You’ve put in a few solid years of training and you’re ready to take your workouts to the next level. Problem is there’s no sports performance facility or powerlifting gym within a 50-mile radius of where you live. So how do you get in hardcore workouts while being surrounded by cardio bunnies and dudes flexing in the mirror? Follow these 5 tips and you can turn any average, commercial gym environment into your version of muscle beach.





1: Forget the Supersets
Everyone knows that one of the biggest problems in commercial gyms is overcrowding - particularly during prime time hours. Walk away from the squat rack to hit a set of pull-ups and you are likely to find your barbell stripped and some guy setting up for a killer set of curls by the time you get back. Rather than going with supersets (which, of course are efficient) stick in one spot and perform all the sets of your main strength exercise as straight sets. Face it, the gym is a pretty territorial place. And while someone may ask to work in with you, the chances of someone trying to completely reset the rack is unlikely. And while it may take some more time, straight sets do allow you to place more focus and energy on one big lift.

2: The Barbell is Your Best Friend
Machines, dumbbells, kettlebells and even treadmills can all have their place in well designed training program. But if we’re talking hardcore movements, most of those start and end with the barbell. You can squat, military press, bench, clean, snatch and deadlift all with the same piece of equipment. And most commercial gyms have no shortage of barbells. So grab one, make your way into an empty corner of the gym, gather some plates and get to work.

3: Find a Great Training Partner
Even the typical Globo-Gym has a few guys who are very knowledgeable and take their training seriously. Seek these people out and train with them or, at the very least, try to train at the same time they are there. Surrounding yourself with guys who want to get stronger and bigger will instantly improve your training environment. Plus you’ll automatically be surrounded by guys who will spot you, give you good advice and cheer you on as you go for personal best lifts.

4: Add Resistance to Your Conditioning
Nothing will lull you to sleep in a typical gym like the cardio area. The wait for machines and endless banks of TVs are less about dedication and more about distraction. If your program calls for conditioning, stay in the free weight area and hit some timed circuits or kettlebell complexes. Going about your energy system work this way will keep you in the right frame of mind and around other people who are pushing their limits, not pushing buttons on a remote.

5: It’s All About Attitude
It may be tough to get psyched up for a big set when no one else in the gym seems to care. But bringing the right attitude into each training sessions is just as important as bringing your gym bag. If you can’t find like-minded people to train around, make yourself a playlist of music that gets you psyched to lift and engage in some positive, motivating self-talk before each set. Visualize an entire, successful training session before you even head to the gym. Doing these things will allow you to rise above a not-so-inspiring training environment and be able to achieve your best every time you step up to the bar.

When it comes to gym etiquette, we already know to avoid cellphone conversations, re-rack our weights, and curl anywhere outside the squat rack. But there are plenty of lesser-known blunders you could be making at the gym that upset and disrupt others. Worse, some of these mistakes could negatively affect your health.
Take extra precaution and learn the 13 things you should never do in a gym—you’ll make a lot less enemies. 

1) Don't use a mat or bench without cleaning it

Dirty stretching mats and exercise benches sometimes contain viruses, bacteria and fungi. If your cut or scrape touches these germ-infested surfaces, you could get a severe infection.
Every commercial gym offers a variety of sprays, wipes and sanitizers you can use to disinfect surfaces quickly. Always clean them before and after using. 

2) Don't shower without flip-flops
I used to work at a fancy gym where, at least once a month, someone would defecate in the shower. (No joke.)
This really does happen—as well as many other disgusting things—and you must protect yourself from the bacteria present in shower stalls, regardless of your gym’s sanitation standards. If you shower at the gym, buy some cheap sandals and keep them in your gym bag. 

3) Don't give someone unsolicited advice

Avoid giving unsolicited advice in the gym for two reasons. Number one, they will tend to act defensive and reject your criticism. Number two, your advice could be wrong.
Unless their technique is threating themselves and others, avoid giving advice. If you really want to help, however, become their friend first.

4) Don't exercise in a heavily trafficked area

Areas like entrances, walkways and aisles should be reserved for foot traffic, not walking lunges, kettlebell swings or jumping rope. You can hurt passersby or hurt yourself.
Always exercise in proper areas, free from people walking by.

5) Don't purposely misuse a machine
Use a shoulder machine as a shoulder machine—not as a complex glute exercise.
First, it takes the equipment away from someone who actually wants to use the machine correctly. Second, you could break it and hurt yourself. (I doubt the manufacturers will be liable.)

6) Don't lift without weight collars
I once saw a gentleman use an incline bench while the plates slid off one end. Before I could reach him, the plates dropped, the bar flew up, and everything crashed on the other side. Fortunately, aside from his bruised ego, he was fine.
“Maybe you should use this,” I said showing him a weight collar.
You must attach weight collars when using barbells. Regardless of the weight, the plates will slide and ruin your balance. 

7) Don't walk close to a person who’s exercising
Give everyone exercising a cushion of a few feet. You never know if they will lose control and dump the weight or if their exercise involves a lot of movement.
For example, I’ve seen people almost lose their faces because they squeezed past a person doing an Olympic lift. Bad idea. Instead, wait a few seconds until they finish. Also, if someone is doing a heavy lift (like a squat, deadlift, overhead press, etc.), never walk right in front of their line of sight. It’s distracting and rude.
And if someone is doing pushups, please avoid walking over him. 

8) Don't hit on girls
Gyms are a great place to meet women who share an interest and are, well, fit. Gyms, however, are a bad place to use cheesy pickup lines, harass and stare at women, or pretend to give her advice.
News travels fast. And depending on the size of the gym, you can easily become the dude that no girl will talk to—or worse, lose your membership. 

9) Don't borrow equipment without asking
Crowded gyms are a free-for-all: all the benches are taken, everyone wants to use the same dumbbells, and everyone asks you, “How many more sets do you have?”
Always maintain etiquette, especially during peak hours. If you see an open bench with someone standing nearby, ask before using it; if it’s occupied, however, they’ll almost certainly let you work in.  

10) Don't spit into a water fountain
No one wants to see a loogie or a piece of gum floating in the drain. Use the trash can. 

11) Don't text while walking
You risk injuring yourself or someone else by walking aimlessly throughout a crowded gym. You could walk into someone doing an exercise, interfere with someone’s lift, or—quite easily—walk into a machine.
This should be obvious, but it still happens. Wait until you stop moving before you text. 

12) Don't steal a trainer’s exercises
Sometimes a trainer will teach their client an awesome exercise that grabs your attention. Never spy on them and try to (poorly) mimic the exercise yourself. It’s far better to ask them what they’re doing—odds are they’ll gladly teach you the movement so you can do it correctly.
Instead, eavesdropping to take a trainer’s exercise—and trust me, we notice—is disrespectful to both the trainer and client, especially because the client paid to learn something that you snatched for free. 

13) Don't take your shirt off in public
This, for some odd reason, happens. Please respect other gym patrons and keep your clothes on for the duration of the workout.
As for guys trying to “show off,” the truth is that taking off your shirt and flexing only reveals approval-seeking insecurities.

Most of us tend to look for external solutions to our bodybuilding problems. But did you ever stop and think that the true key to progress might lie somewhere within yourself ? Do you realize that the most powerful computer known to man is not sitting on your desk, but is stuck right between your ears, and smack inside your skull. I am talking about your brain, but more specifically, your MIND. The extraordinary power of one’s thoughts cannot be denied. “Mind over matter,” is real.
Turning the impossible into the possible begins in your head. Learn to “use your mind in lifting,” and your body will follow! Here are my top 9 mindset “mantras” for continuous progress in the gym.

1. Visualize

Every night before you go to sleep think deeply about exactly what you would like to look like. Form a strong visual in your “mind’s eye” of every muscle…every vein…every cut…and every striation that you want to see on your body. See the beast! Then, visualize your workout for the next day from start to finish in your head. See the gym, the people, and the equipment. Hear the music. Smell the atmosphere.
Feel the sweat dripping from your forehead as you perform every rep with masterful precision, causing the most intense pump you have ever experienced in your life. Imbed into your subconscious exactly what you want to accomplish during your workout, and your body will be pre-programmed to follow.

2. Be Positive

Learn to approach each and every workout with an enthusiastic and positive attitude. Expect that you will have a more productive workout today than you did yesterday. Know that the weights are going to feel lighter, and each exercise, easier.
Enjoy the pain. Embrace the pump. Be fully aware that this workout will bring you one step closer to your goals, and that every rep of every set is going to force your muscles to grow bigger, harder,  and stronger. Leave doubt at the door. You WILL have the best workout of your life today…and NOTHING can stop you

Don’t just lift the weights…ATTACK THEM! Tear them apart! Treat every rep as if it were your last. Lift like your life is on the line. Look at the weights and then listen as they mock you. Always remember one thing: Your time in the gym is a gift. Don’t waste a single moment.

The gym is no place to hang your head low or feel sorry for yourself. The gym is your sanctuary, your domain,your temple. It is where you go to leave life’s problems behind. While at the gym YOU are the boss. You make the rules, set the pace, and make the decisions. Remember, the gym is the one place where reaching “failure” is a good thing.  

6. Don't Get Complacent

It’s perfectly OK to pat yourself on the back after a solid set or productive workout, but don’t let that smile get stuck on your face. Set your sights on the next set or next workout and think about how you will crush your previous accomplishments. Complacency is the enemy of a bodybuilder.
Remember, your body is an adaptive machine! You must push further to progress to the next level. You just benched 315 for the first time…awesome! Now its time to figure out what it will take to do 320. To truly succeed you cannot merely be hungry…you must be starving.
7. Toughen Up

There is simply no way around it.  You must learn to deal with, even enjoy, pain. When pain occurs (unless it is “injury” pain…learn the difference) while lifting, do not think this is the end of your set, but just the beginning. 
Think of pain as a signal. It is telling you that you have entered the growth zone. The juncture of the set that will trigger the physiological reactions that will lead to growth. When your muscles are burning, your heart is racing, and nausea is looming, simply smile - you are now one step closer to your goal.
8. Have Faith and Get A Grip

Don't set limits! Don't let anyone tell you what you can and cannot accomplish. Your body is only limited by where your mind is willing to take you. A 800 lb bench press was once thought insurmountable…now there are men that rep with it. Conceive, believe, then achieve.
Those that are afraid to dream are bound by the limits that their mind sets for them. Dreamers see beyond what is and look to find what can be. So dream BIG! Always seek to raise the bar, then go after it with every ounce of your being.

No matter how well developed you think you are, there are muscles on your body that can use some catching up. For example, those who have spent years trying to build bigger pecs often end up suffering from lagging back development, the result of simply training most what is seen most often. Not only does this lead to visual imbalances but it can create postural or strength disparities that can produce serious injury.
So what is the proper process for this issue? Here are a few ideas and it all starts in the mirror.

1. Be Honest with Yourself

Take a look in the mirror, or have someone take well-lit pics of you. What do you see? Are certain muscle groups out of whack? Do you have big front delts but barely-there rear delts? Hefty lower pecs but no upper chest mass? Meaty triceps but small biceps? You may think that you’re doing everything you can but different muscle groups react differently to training programs so if you’re doing the same amount of volume and intensity for similar muscles, you may still have some imbalances that need to be addressed. What is the mirror telling you?
2. Add New Variations

If you have tried growing biceps by simply doing more barbell curls and it’s not working, try different arm angles.Preacher curls, high-pulley cable curls, hammer curls, incline curls – all of these moves target the biceps slightly differently and one of them may hold the secret to new growth.
3. Train More Frequently

Most lifters subscribe to a “once a week” approach when it comes to individual bodypart training. But if your delts, for example, are lagging then you may need to add extra sessions. Try starting with one extra session, allowing 3-4 days of recovery between workouts. Continuing the delts example, if you train them with back on Tuesday, try a delts-only session on Friday or Saturday to instigate new growth.
4. Crank Up the Volume

As with training frequency, adding more volume to every session may help. The general prescription that many lifters learn and stick to calls for 12-16 sets of work for larger muscle groups like chest and quads and 9-12 sets for smaller ones like biceps and calves. But if you’re not growing, this isn’t working. Try increasing this volume by about 50 percent to see what kind of results you get. That means 18-24 sets for large groups and 12-18 for small ones. Of course, this means more muscle breakdown and thus recovery is more demanding –you have to get adequate rest and nutrition to make this a worthwhile move.
5. Pump the Brakes

Got a killer set of quads? We’re proud of you. You’re a winner. We don’t want you to fully rest on your laurels but maybe it’s time to cut back a bit on your quad training a bit so they don’t overpower your hamstrings as much. An overdeveloped chest will dwarf delts and a barn door back can overshadow undertrained legs. Simply scaling back on training “gifted” muscle groups may help naturally correct huge visual imbalances.

The Middle Eastern chickpea spread is an easy, protein-rich snack that fights hunger and balances blood sugar levels -- and a little goes a long way. Baked pita chips aren't the worst thing you can eat, but substituting some veggies can make a bigger impact than you think. "Hummus boosts energy because it contains iron, and red bell pepper slices are high in vitamin C, which helps to utilize and absorb the iron from the hummus," says holistic nutritionist Peggy Kotsopoulos, author of Must Have Been Something I Ate. Follow her easy recipe for plain hummus by throwing 1 can of chickpeas in a blender with a dash of ground cumin, sea salt, extra virgin olive oil, and splash of lemon juice. Keep a few batches in the freezer so all you have to do is thaw.


Salsa


When not paired with greasy fried tortilla chips and margaritas, salsa is surprisingly low in calories. Kotsopoulos suggests buying yours from the refrigerated section of the grocery store where it's the freshest. Make an easy low-cal substitute for nacho layer dip by putting hummus on the bottom of a dish, layering with salsa, and then topping with olives or lettuce. Instead of chips, try Mary's Gone Crackers, which are made of brown rice, flax, and sesame seeds ($5.49, grocery stores nationwide)


Eggs


There has been a misconception that eating only egg whites is best, but go ahead and eat the whole thing. It tastes better, and half the protein is found in the yolk. Proteins like those found in eggs yolks stimulate the release of the hormone glucagon that aids in fat burning and actually fights off belly fat. "The egg yolk has vitamin E in it, plus will help keep you fuller longer," says Kotsopoulos. Prep for the week by boiling half a carton of eggs to keep on hand for easy snacking.



Raw Almonds and Almond Butter


While peanut butter is packed with protein, almonds are better quality nuts that are rich in vitamin E, an antioxidant that counteracts free-radical damage. Not only are almonds good for your hair and skin, they're also rich in magnesium and vitamin B2, which help calm nerves and combat stress. "When you're stressed out, cortisol is released in the body and causes weight gain. The B2 vitamin in almonds helps with that while boosting your energy levels," says Kotsopoulos.


Chia Seeds


Rich in omega-3 fatty acids, calcium, and iron, chia seeds are great for weight loss because they act like a sponge, absorbing sugar and stabilizing blood sugar levels, says Kotsopoulos. Because of their high fiber content, the tiny seeds can hold up to twenty times their weight in water, so when they're mixed with liquid they plump up and absorb excess moisture. Add them to your oatmeal or put them in a bowl with unsweetened chocolate almond milk-they will absorb the liquid and gelatinize, similar to the consistency of a rice pudding


Quinoa


This gluten-free grain can be made in bulk and keeps in the fridge for up to five days. Eat it plain or with just about anything -- veggies, a midday salad. Or for breakfast, try Kotsopoulos's favorite meal: A bowl of quinoa with shredded coconut or almond flakes, banana, and cinnamon plus a little vanilla. "Buy the plain kind, just like you would rice," she advises. "Only eating a bowl of white rice is like eating a bowl of sugar, because that's what it turns into." Quinoa is a complete protein source because it has amino acids, as well as stress-busting B vitamins


Parmesan Cheese


It might sound too good to be true, but having a brick of Parmesan cheese around can be an asset to shedding pounds. "I use a vegetable peeler and slice the Parmesan on whole-grain crackers," says Bethenny Frankel, entrepreneur, reality star, and author of The Skinnygirl Dish: Easy Recipes for Your Naturally Thin Life. And it doesn't only aid in building stronger bones! Parmesan is one of the most flavorful cheeses so you only need about a tablespoon (22 calories) for a satisfying snack.


Sprouted Grain Bread


Both Kotsopoulos and Frankel keep this in their kitchens at home. Kotsopoulos uses it for sandwiches with apple or almond butter, while Frankel prefers hummus or soy cheese on hers. "When the grains are sprouted, the nutrient profile increases, which makes your body assimilate the nutrients better," Kotsopoulos says. Look for it in the freezer section at your grocery store.


Yogurt


A top belly-flattening favorite, yogurt is stacked with probiotics, bacteria that may help reduce the amount of fat your body absorbs. Pick a Greek yogurt over the regular kind, says Kara Lydon, a registered dietitian at Chobani. Greek nonfat or low-fat versions contain only half as much sodium as regular yogurt -- and no artificial sweeteners or preservatives.


Healthy Snacks to Go


"I eat whatever I want in reasonable portions," says Frankel, whose favorite snacks include navel oranges, baked chips, and pureed vegetable soups. "Some days it's a cookie.
